How to walk under a load without wrecking yourself
Posture, stride, what to do on hills, and the descent habit that saves your knees.

Rucking needs almost no technique, which is why it is a good entry point into training. But a loaded pack exaggerates whatever your walking gait already does, so a few habits are worth forming deliberately rather than discovering the hard way.
Posture
The instinct under load is to lean forward from the waist to counterbalance the pack. That works, and it is also what makes your lower back ache for two days afterwards.
- Stand tall. Any lean should come from the ankles, not the waist — a slight whole-body inclination, not a hinge.
- Eyes forward, about 10 to 20 metres ahead. Looking at your feet rounds your upper back under the load.
- Shoulders back and down, not shrugged toward your ears.
- Let your arms swing naturally. Gripping the shoulder straps is comfortable and quietly fatiguing.
If you find yourself leaning forward hard, that is almost always a packing fault rather than a posture fault. Weight sitting too low or too far from your back levers you backwards, and the lean is you fighting it.
Stride and cadence
Shorter steps, more of them
Under load, a shorter and quicker stride is both more efficient and less punishing than a long one. Overstriding lands your foot well ahead of your centre of mass, which brakes you and drives force up through the knee.
Land closer to underneath yourself. You do not need to count cadence — just notice whether you are reaching for the ground, and shorten up if you are.
Most rucking happens between 5 and 6.5 km/h. If you want to go faster, increase cadence rather than stride length. Running under a loaded pack is a genuinely bad idea, because the impact force it produces scales with the mass you added.
Uphill
- Shorten your stride further as the gradient steepens.
- Accept a slower pace. Trying to hold flat-ground speed uphill under load is how sessions end early.
- Lean very slightly from the ankles into the hill, keeping your torso in line with your legs.
- On steep ground, pressing a hand on your thigh with each step transfers some load through your arm and genuinely helps.
Downhill — where the damage happens
Descending under load is the highest-force thing most ruckers do. Your quadriceps work eccentrically to control the descent, and the combined weight of you and the pack goes through the knee on every step.
Front-of-knee pain after a hilly ruck is nearly always a descent problem, not an ascent one.
- Slow down deliberately. Descending is not free speed.
- Short steps, knees soft. Locked-out legs transmit force straight into the joint.
- Zigzag on steep ground rather than going straight down.
- Tighten your laces before you start down, so your foot does not slide forward into the toe box.
- Trekking poles help more on descents than anywhere else, and are worth carrying if you regularly ruck hills.

Breathing and effort
The talk test is the whole prescription. If you can hold a conversation in full sentences, you are in the right place. If you can sing, go a bit harder or add weight. If you cannot speak, you are training something other than what rucking is good at, and paying joint cost for it.
Adjust as you go
Straps loosen over an hour, and your body changes as it tires. Retighten the hip belt periodically. If your shoulders start burning, shift more load onto your hips. If a hotspot appears on a foot, stop immediately — two minutes with tape beats a week of walking on a blister.
