Reading the comparison

Two different costs

The comparison people want is calories, but the interesting difference is force. Running costs roughly 1 kcal per kilogram of bodyweight per kilometre and puts about 2.5 times your bodyweight through each footstrike. Rucking costs somewhat less per kilometre and puts roughly 1.2 times your combined weight through each step.

So you carry more total mass while rucking and still load your joints far less per step. That is not a marginal difference — it is the whole reason rucking is recommended to people who cannot tolerate running volume.

Time is the trade

Rucking's honest disadvantage is duration. Reaching the same energy expenditure takes roughly twice as long, because the intensity is lower by design.

If your limiting resource is time, run. If it is joints, knees, or a history of running injuries, ruck. Many people have more of one than the other, and that is the whole decision.

What the numbers do not capture

Carrying load is a strength stimulus as well as an aerobic one — your trunk, shoulders and posterior chain work continuously to stabilise the pack, which running does not ask of them. No calorie figure represents that.

Nor does it capture that rucking happens at conversational pace, which makes it social in a way running rarely is when fitness levels differ.

Do not combine them badly

Running under a loaded pack multiplies impact force by the mass you added. It is how people who were comfortable with both activities separately get hurt doing them together. Rucking is a walking activity; if you want to run, run unloaded.

Common questions

Does rucking burn as many calories as running?

Close, over the same distance. An 80 kg person carrying 20 kg over 5 km burns roughly 360 kcal against about 415 kcal running it. The ruck takes about twice as long, so running remains far more time-efficient.

Is rucking better than running for weight loss?

Not per hour — running burns more in the time available. Rucking is often better in practice because it is sustainable at much higher volume and much lower joint cost, so people keep doing it.

How much less impact is rucking than running?

Roughly half. Peak ground-reaction force is about 1.2 times combined bodyweight-plus-pack while walking, against about 2.5 times bodyweight running, because walking has no flight phase.

Can I replace running with rucking?

For general health and aerobic base, largely yes. For top-end cardiovascular fitness or running performance, no — rucking rarely reaches the intensities that drive those adaptations.
