Rucking vs running: what each one costs your body
Comparable calorie burn at a fraction of the joint impact — and where that comparison stops holding.

The claim you will see repeated is that rucking burns as many calories as running with far less joint impact. That is roughly true, and the caveats are more interesting than the headline.
The energy comparison
Running costs approximately 1 kcal per kilogram of bodyweight per kilometre, and that figure is famously insensitive to pace — running 5 km slowly costs nearly what running it quickly does.
Walking under load is modelled by the Pandolf equation, which accounts for bodyweight, carried load, speed, gradient and terrain. Run the numbers for an 80 kg person carrying 20 kg over 5 km in an hour and you get roughly 360 kcal, against about 415 kcal for running the same 5 km. Comparable, then — not equal, and the ratio moves with load, pace and terrain.

This is the real difference, and it is structural rather than marginal. Running has a flight phase — both feet leave the ground, and you land from a height. Peak ground-reaction force in running is around 2.5 times bodyweight. Walking, even loaded, has no flight phase, and peaks near 1.2 times the combined weight of you and the pack.

You are carrying more total mass while rucking and still putting substantially less force through each joint per step. That is why rucking is a common recommendation for people who cannot tolerate running volume — heavier bodies, older joints, those returning from injury.
Where running clearly wins: time and top-end fitness
- Running is far more time-efficient. The same energy expenditure takes roughly half the time.
- Running drives a higher ceiling on cardiovascular fitness, because it reaches intensities rucking rarely does.
- Running requires no equipment beyond shoes.
- If your goal is running performance, rucking is a supplement, not a substitute.
The honest summary
Rucking buys you comparable energy expenditure and meaningful strength-endurance at much lower joint cost, in exchange for taking about twice as long. Whether that is a good trade depends entirely on which resource you have more of — time or joint tolerance.
What rucking does that running does not
Carrying load is a strength stimulus as well as an aerobic one. Your posterior chain, trunk and shoulders work continuously to stabilise the pack, which running does not ask of them. Loaded carries are a long-established strength-training tool; rucking is simply a very long, very light one.
It is also unusually social. Rucking happens at conversational pace by definition, which makes group rucking straightforward in a way group running rarely is when fitness levels differ.
Doing both
They combine well, because their costs fall in different places. A common pattern is two rucks and one or two runs per week, with the rucks providing aerobic volume at low joint cost and the runs providing intensity.
The one thing to avoid is treating a ruck as a run with weight on. Rucking is a walking activity. Running under a loaded pack multiplies impact forces by the mass you added, and is how people who were fine with both separately get hurt doing them together.
