What rucking actually does for you
The claims worth believing, the ones that are marketing, and who gains most from carrying weight on a walk.

Rucking has acquired the usual fitness-trend halo, and some of what gets claimed for it is overstated. The genuinely supported benefits are still substantial — they are just narrower and less magical than the headlines.
What it reliably does
Aerobic base at low joint cost
Walking under load raises heart rate into the zone where aerobic adaptation happens, without the impact of running. Peak ground-reaction force is around 1.2 times combined bodyweight-plus-pack walking, against roughly 2.5 times bodyweight running. You accumulate cardiovascular training volume at a fraction of the per-step joint loading.
For anyone who cannot tolerate running mileage — heavier bodies, older joints, a history of shin or knee problems — this is the whole argument, and it is a strong one.
Postural and trunk endurance
A loaded pack must be stabilised continuously. Your trunk, upper back and shoulders work for the entire duration in a way they do not while walking unloaded. Loaded carries are a long-established strength-training tool; rucking is a very long, very light version of one.
The honest framing is endurance rather than strength. Rucking will not build much muscle, but it builds considerable tolerance for holding a position under load — which is what most people's backs actually lack.
Bone loading
Bone responds to mechanical loading, and weight-bearing exercise with an external load is a recognised stimulus for maintaining bone mineral density. This matters more with age and matters especially for people at risk of losing it.
This is a real effect, though the size of it for recreational rucking specifically has not been well quantified. Treat it as a probable benefit rather than a headline number.
Adherence
The underrated one
Rucking happens at conversational pace, outdoors, and can be done with other people of different fitness levels. The best training programme is the one you keep doing, and rucking is unusually easy to keep doing.

- Older adults, for the combination of bone loading and low fall risk relative to running.
Who should be careful
Rucking is not risk-free. Load amplifies whatever your body already struggles with, so anyone with an existing back, hip or knee problem should start considerably lighter than the general guidance and progress more slowly. If you are being treated for something, ask the person treating you rather than a leaderboard.
The failure mode is almost always the same, and it is not the activity — it is the rate. People who get hurt rucking added weight faster than their connective tissue adapted, not because they carried weight at all.
