How heavy should your ruck be?

Percent-of-bodyweight rules of thumb, why 20% is the usual ceiling for beginners, and how to test whether a load is right for you.

Pack weight is the one variable that separates rucking from walking, and the one most likely to injure you. The good news is that the useful range is narrow and well understood.

Most people spend their entire rucking life between 10% and 20%, and there is nothing wrong with that. Heavier is not better — it is simply heavier, and it costs recovery you might rather spend on distance.

Why a third of bodyweight is where guidance stops

Above roughly a third of bodyweight, several things change at once: gait alters measurably, energy cost climbs faster than the added mass alone predicts, and the load on knees and lower back rises steeply. Military load-carriage research consistently identifies this region as where injury rates increase.

That does not make 35% dangerous for a prepared person on a short march. It does mean that if you are rucking for fitness rather than for a specific event, there is very little to gain up there and quite a lot to lose.

Weigh the pack, not the plate

A 9 kg plate in a 1.4 kg pack with 2 kg of water is 12.4 kg on your back. People routinely under-report by several kilograms because they count only the plate. Put the loaded pack on a bathroom scale.

The practical test

Percentages are a starting point. The load is right for you if all four of these are true:

  • You can hold a conversation for the whole walk.
  • Your gait does not change — no shuffling, no leaning forward from the waist.
  • You finish feeling you could have gone meaningfully further.
  • You are not noticeably sore two days later.

If any of those fails, the load is too heavy for now, regardless of what the percentage says.

Weight or distance — which to prioritise

For general fitness, distance. Time under load builds the aerobic base and the tissue tolerance that make everything else possible, and it carries a much lower injury cost per unit of adaptation than adding weight does.

For a specific event with a required weight, train toward that weight — but arrive there gradually, and get comfortable at the distance first.

Plan the progression

Bodyweight-relative, not absolute

A 60 kg walker carrying 15 kg is carrying 25% of themselves. A 100 kg walker carrying the same 15 kg is carrying 15%. Those are different sessions in every way that matters, which is why leaderboards here split by weight class and by haul per kilo of bodyweight rather than ranking everyone on one absolute list.

Is 20 kg a lot for rucking?

It depends entirely on your bodyweight. For a 100 kg person it is 20% — a normal working load. For a 60 kg person it is 33%, which is at the edge of the sensible range and needs months of preparation.

Should I count the weight of the pack itself?

Yes, and the water. Weigh the whole loaded pack on a bathroom scale — under-reporting by two or three kilograms is extremely common when people count only the plate.

Is it better to ruck heavier or further?

Further, for general fitness. Time under load produces most of the adaptation at a much lower injury cost than adding weight. Add weight only when you have a reason to.
